Instead of cow’s milk High
Lactose — milk sugar.
Worth knowing: Lactose-free milk is regular milk with the enzyme already added — it behaves identically in coffee, cereal and baking.
Instead of regular yogurt High
Lactose.
Worth knowing: Straining removes much of the lactose, which is why thick Greek styles in small serves often sit fine.

Worth knowing: Check sorbet labels for apple or pear juice — a swap fails if its base is another trigger.

Lactose — fresh cheeses keep more of it.
Worth knowing: The older the cheese, the less lactose survives. Aging does the work for you.

Worth knowing: A splash in coffee is usually fine — whipped-dessert quantities are where it adds up.
The bread aisle
Instead of wheat bread High
Fructans.
Worth knowing: It’s usually the fructans, not the gluten — long fermentation eats most of them, which is why proper sourdough agrees with people plain “gluten-free” doesn’t help.
Instead of wheat pasta High
Fructans.
Worth knowing: Cook gluten-free pasta a minute under the packet time and it holds sauce like the real thing.

Fructans — it’s tiny wheat pasta.
Worth knowing: Quinoa is the drop-in swap for salads and sides — same fluff, none of the wheat.

Fructans, often with dried fruit on top.

Worth knowing: You can’t cook the fructans out; they’re water-soluble and stay in the dish. Build the base on green tops instead.

Worth knowing: The chef-approved trick: fructans don’t dissolve in oil, so infused oil carries the flavour and leaves the trigger behind.

Mannitol.
Worth knowing: Broccoli and cauliflower sit on opposite sides of the FODMAP line — broccoli heads test low.

Mannitol.
Worth knowing: Mannitol leaches into the canning liquid — drain it and most of the problem pours away.

Excess fructose.
Worth knowing: Green beans roast, grill and butter just as happily.

Onion and garlic powder, almost always.
Worth knowing: The hidden trigger in “homemade” soup — nearly every commercial cube leads with onion and garlic.
The pantry & sweet stuff
Instead of honey High
Excess fructose.
Worth knowing: Maple syrup has a kinder glucose–fructose balance and swaps one-for-one in tea, yogurt and baking.
Instead of agave syrup High
Excess fructose — more concentrated than honey.
Worth knowing: Marketed as the gentle option; it’s one of the most fructose-dense things in the kitchen.
Instead of sugar-free gum & mints High
Polyols — sorbitol, xylitol, mannitol.
Worth knowing: Anything ending in -itol is a polyol; “sugar-free” is the highest-FODMAP label in the shop. Less gum also means less swallowed air.
Instead of hummus Moderate
GOS from chickpeas, plus garlic.
Worth knowing: A spoonful of rinsed canned chickpeas on a salad is a far smaller dose than a hummus habit.
Instead of kidney, black & baked beans High
GOS — the classic bean fibre.
Worth knowing: Rinsing canned legumes washes off a chunk of the GOS — and never cook with the can liquid.
Instead of protein bars with inulin High
Fructans, in concentrate form.
Worth knowing: “Prebiotic fibre”, “chicory root” and “inulin” are the same ingredient. Scan the label before the gym.
Snacks & drinks
Instead of cashews & pistachios High
GOS + fructans.
Worth knowing: The nut aisle’s only two troublemakers — everything else is fair game in normal handfuls.
Instead of apple & pear juice High
Excess fructose, minus the fibre brakes.
Worth knowing: A glass of apple juice is three apples with the brakes removed.
Instead of fizzy drinks Moderate
Not FODMAPs — swallowed air, by the mouthful.
Worth knowing: Even zero-FODMAP fizz delivers a stomach of gas that has to exit somewhere. Beer’s FODMAPs are low; its bubbles aren’t.
Instead of cider & rum High
Excess fructose.
Worth knowing: Cider is carbonated apple juice as far as your gut is concerned. The clear spirits test low — mind the fizzy mixers.
Food swap FAQ
Why swap foods instead of just cutting them out?
Two reasons. Swapping keeps meals normal, which means you’ll actually stick with the test long enough to learn something. And a like-for-like swap changes exactly one variable — replace regular milk with lactose-free milk and you’ve run a clean lactose experiment without changing anything else about your day.
What is the garlic-infused oil trick?
Fructans — the FODMAP in garlic and onion — dissolve in water but not in oil. Gently warm garlic in oil, remove the solids, and the flavour crosses into the oil while the fructans stay behind in the discarded pieces. It’s the one swap professional low-FODMAP cooking leans on constantly.
How long should I test a swap before judging it?
About a week, changing only that one thing. Bloating has too many moving parts — sleep, stress, cycle, portion sizes — for a single calm day to prove anything. A week of logged meals with one clean swap gives the pattern room to show itself.
Do I have to swap forever if it works?
Usually not. Most trigger reactions are dose-shaped: people who bloat after a whole apple are often fine with half, and tolerance can shift over time. Once a swap confirms a suspect, you can experiment back toward the amount you comfortably handle — that’s a much better outcome than banning foods for life.
